How Long to Rest Between Sets, and Why the 60-Second Advice Persists

Short rests were prescribed for a hormonal mechanism that turned out not to drive hypertrophy. The performance data points the other way.

The 60-second rest recommendation is a fossil. It made sense given a mechanism people believed in twenty years ago, and it outlived the mechanism.

What the reasoning was

Short rests produce a larger acute growth hormone response. Growth hormone was assumed to drive hypertrophy. Therefore short rests.

The middle premise did not hold. Acute hormonal spikes from training turn out to have little relationship to muscle growth, and once you remove that link the argument for short rests loses its foundation entirely.

What replaced it

Performance across sets, which is measurable and which short rests visibly degrade.

What a short rest actually costs

Set 1 at 100 kg: 10 reps

Set 2 after 60 s: 6 reps · Set 3: 4 reps → total 20 reps

Set 2 after 180 s: 9 reps · Set 3: 8 reps → total 27 reps

Same three sets, same load, 35% more work done. The short-rest version is not a harder session, it is a smaller one that feels harder.

That feeling — short rests are more unpleasant — is exactly why the advice survives. Difficulty and stimulus are not the same variable, and this is the clearest case in training where they diverge.

The practical numbers

Compound lifts: two to three minutes. Squats, deadlifts, presses, rows. Isolation work: 90 seconds to two minutes. Less systemic fatigue to clear.

If your third set is dramatically worse than your first, rest longer before you do anything else.

The time problem, solved properly

Longer rests make sessions longer, and that is a genuine constraint for most people.

The answer is not shorter rests. It is supersetting unrelated muscles — a set of rows during the rest between squat sets — so the rest is occupied rather than shortened. Per-set performance is preserved and session time falls.

Pairing antagonists or unrelated regions works. Pairing the same muscle does not; that is a drop set, which is a different tool with a different purpose.

Questions we get asked

How long should I rest between sets?

Two to three minutes for compound lifts and 90 seconds to two minutes for isolation work covers most cases well. The purpose of rest is to let you perform the next set at a load and proximity to failure that constitutes a real dose. If your rest is short enough that set three is substantially worse than set one, you have traded stimulus for time.

Do short rest periods build more muscle?

No, and this is one of the clearer reversals in the field. Short rests were recommended because they raise acute growth hormone response, and that response turned out not to be a meaningful driver of hypertrophy. When rest is long enough to preserve performance, longer rests produce equal or better growth. Short rests remain useful for conditioning and for time-constrained sessions.

Does resting longer waste time?

It lengthens sessions, which is a real cost. The efficient compromise is to superset unrelated muscles so the rest is occupied rather than shortened, which preserves per-set performance while cutting total session time.
