Progressive Overload, Worked Out Properly: Why 2.5 kg a Week Is Not a Plan

Linear progression works until it does not, and the point where it stops is predictable from arithmetic you can do at the start.

Progressive overload is the least controversial idea in strength training and the most poorly specified. “Add a bit each week” is a direction, not a plan, and the arithmetic tells you when it stops being one.

Why a fixed increment expires

The same 2.5 kg, at three points in a career

On a 60 kg squat: +4.2% — comfortably achievable weekly

On a 110 kg squat: +2.3% — achievable monthly, maybe

On a 180 kg squat: +1.4% — that is a good quarter

Nothing about your training changed. The denominator did. A plan built on a constant absolute increment has a built-in expiry date, and you can calculate roughly where it is before you start.

This is why beginner programmes appear to stop working. They do not stop working; the lifter leaves the range of loads where a 2.5 kg weekly jump is a plausible weekly adaptation.

The variables you can actually progress

Load is one of four, and it is the one with the hardest ceiling.

Load at fixed reps and sets. Cleanest signal, expires fastest. Reps at fixed load. Buys you months once load stalls. Sets at fixed load and reps. Buys volume, at a recovery cost. Proximity to failure — the same set with two reps left is a larger dose than with five.

A stall in one is not a stall in the programme. It is an instruction to move a different one.

The mistake we see most

Adding more of the thing that stopped working.

If load has stalled, adding sets at that load will usually work. Adding load harder — smaller plates, longer rests, more warm-up ritual — usually will not, because the constraint was never your willingness.

Where this connects to intake

A progression plan is a claim about recovery, and recovery is bounded by energy availability. If you are in a deficit, the honest expectation is maintenance of strength with slow progress on some lifts, not linear progression, and a plan that assumes otherwise will read as a failure of effort when it is arithmetic.

That is the whole reason we care about intake accuracy on this desk: a stall you cannot explain is usually a stall you cannot measure.

Questions we get asked

How fast should I add weight to my lifts?

Fast enough that the stimulus keeps rising and slow enough that you can recover. In practice a beginner can add load nearly every session on compounds, an intermediate adds it every few weeks, and an advanced lifter measures progress over months. The transition is not a failure — it is the arithmetic of a percentage getting harder as the base grows.

Why did my linear progression stop working?

Because a fixed absolute increment is a shrinking relative increment while the load grows, right up until it becomes an impossible one. Adding 2.5 kg to a 60 kg squat is a 4% jump; adding it to a 160 kg squat is 1.6%. The plan did not break — you outgrew the range where it was arithmetically sensible.

What should I do when I stall?

Change the variable you have been holding constant. If load has stalled, add reps or sets at the same load. If both have stalled, reduce fatigue for a week and re-approach. Adding more of the same thing that stopped working is the most common response and the least effective.
